Nervous system regulation is your body’s ability to respond to stress and return to a baseline state afterward. When this process becomes difficult, you may constantly feel tense, wired but tired, emotionally overwhelmed, disconnected, or unable to relax.
These experiences are often described as “nervous system dysregulation,” and they can develop as the result of chronic stress, trauma, anxiety, depression, sleep difficulties, or other physical or mental health concerns.
The nervous system moves through different states throughout the day, and nervous system regulation reflects the ability of the nervous system to remain flexible while moving between these. To help you better understand this process and how to improve your regulation, this page will explore:

What Is Nervous System Regulation?
The nervous system influences many functions of the body, including movement, sensation, thinking, emotions, breathing, heart rate, and digestion, and includes two primary branches:
- The sympathetic nervous system, which helps to mobilize energy during stress or activity (often referred to as “fight-or-flight”). Activation of this branch can help you exercise, respond to danger, or feel excited.
- The parasympathetic nervous system, which supports rest, digestion, and recovery (often referred to as “rest and digest”). Activation of this branch can aid in sleep, meditation, or calmly enjoying a movie. But it can also be involved in immobilization or shutdown responses.
Nervous system regulation describes the ability to move between levels of activation without becoming stuck in ongoing alarm or collapse. A regulated person still experiences a range of emotions including:
- Fear.
- Anger.
- Sadness.
- Stress.
Yet they generally respond to the situation and then recover afterwards instead of staying in an elevated state for a prolonged period.
What Happens During the Stress Response?
When the brain senses a perceived threat (real or imagined), the body prepares to protect itself.
The stress response may cause:
- Faster heart rate.
- Quicker breathing.
- Increased muscle tension.
- Sweating.
- Heightened alertness.
- Difficulty focusing.
- An urge to confront, hide, escape, or please others.
These reactions are intended to help the body respond to perceived danger and keep you alive.[1] But problems tend to arise when the stress response:
- Becomes too intense.
- Activates too frequently.
- Continues after the threat has passed.
This prolonged stress response can make ordinary demands feel harder to manage and can reduce opportunities for mental, physical, and emotional recovery.
Signs of Nervous System Dysregulation
Nervous system dysregulation is commonly used to describe difficulty shifting out of persistent activation. It is not a formal mental health diagnosis, and the symptoms can vary depending on the person or situation.
Signs of Heightened Activation
A heightened state may be described as “being stuck on high alert” or being “in fight-or-flight mode.” Symptoms may include:
- Racing thoughts.
- Irritability.
- Muscle tension.
- Difficulty sitting still.
- Rapid heartbeat.
- Shallow breathing.
- Feeling easily startled.
- Trouble sleeping.
- Constantly scanning for danger.
- Difficulty focusing.
- Feeling unable to relax.
- Feeling tired but unable to sleep.
Signs of Shutdown
Dysregulation does not always look anxious or energized; for some people, it can look more like numbness or disconnection. Signs of shutdown may include:
- Feeling emotionally numb.
- Low energy.
- Difficulty thinking or speaking.
- Withdrawal from others.
- Feeling disconnected from the body.
- Sleeping excessively.
- A sense of hopelessness or collapse.
These experiences can resemble depression, burnout, physical illness, or trauma and should be evaluated by a medical or mental health professional to rule out diagnosable medical conditions.
Emotional and Relational Signs
Nervous system dysregulation can also impact relationships and emotional regulation. Signs may include:
- Reacting more strongly than intended.
- Feeling unsafe receiving feedback.
- Becoming overwhelmed by someone else’s emotions.
- Seeking constant reassurance.
- Avoiding emotional closeness.
- Needing a long time to settle after an argument.
What Causes Nervous System Dysregulation?
More often than not, nervous system dysregulation is caused by a combination of stress, past experiences, mental health conditions, physical health, sleep, environment, and available support.
Other possible contributors include:
- Chronic workplace or caregiving stress.
- Trauma.
- Anxiety.
- Depression.
- Grief.
- Relationship conflict.
- Sleep deprivation.
- Chronic pain or illness.
- Substance use.
- Major life changes.
- Financial instability.
- Social isolation.
- Unpredictable or unsafe environment.
It’s important to note that trauma can affect a person emotionally and physically. Immediate reactions to trauma can include:[2]
- Anxiety.
- Confusion.
- Numbness.
- Increased levels of activation.
However, people respond to trauma differently, and not everyone who experiences a distressing event will develop long-term symptoms.
What Are the Nervous System States?
People commonly use the term “fight-or-flight mode” to describe dysregulation, but there are a number of different states that reflect different protective patterns. These labels can help people describe their stress responses and learn their own patterns. Below, we provide a brief description of each.
Flight
A flight response prepares the body to confront the perceived threat. This may include:
- Feeling angry.
- Arguing.
- Physical tension.
- Defensiveness.
- A need to regain control.
Flight
A flight response prepares the body to escape the perceived threat. This can look like:
- Avoiding conflict.
- Staying constantly busy.
- Feeling unable to remain still.
Freeze
A freeze response is often described as feeling trapped between wanting to escape and being unable to move. It may involve becoming mentally blank or feeling unsure about what action to take.
Fawn
A fawning response refers to automatically pleasing or agreeing with someone to reduce the risk of conflict. This may look like:
- Apologizing excessively.
- Ignoring your own needs.
- Not saying ‘no’ when you really want to.
- Struggling to set boundaries.

What Is Polyvagal Theory?
Polyvagal theory was developed to explain how autonomic states can shape:
- Feelings of safety.
- Social connection.
- Behavioral and emotional experiences.
It emphasizes the role of the vagus nerve in nervous system healing and regulation and proposes that the nervous system organizes responses based on cues of threat or safety.
Many therapists use this theory to help clients understand why they may feel:[3]
- Connected and social in one state.
- Numb and disconnected in another.
- Anxious and mobilized in another.
Understanding the Polyvagal Ladder
The polyvagal ladder is a visual metaphor based on polyvagal theory:
- At the top of the ladder is ventral vagal mode, which is associated with the nervous system state of “safe and social.”
- The middle of the ladder represents sympathetic activation, which is associated with “fight-or-flight.”
- The bottom of the ladder is the dorsal vagal state, which is associated with shutdown.
The ladder is not meant to imply that one state is better than another, as each state serves its own purpose. It’s meant to teach that nervous system regulation and healing involve developing greater flexibility to move between states and return to safety when circumstances allow.
The Vagus Nerve and Nervous System Health
The vagus nerve is the largest cranial nerve in the body and a major pathway in the parasympathetic nervous system. This nerve travels between the brain and several organs and is involved in regulating:
- Heart rate.
- Digestion.
- Breathing.
- Immune signaling.
You may have heard wellness claims suggesting that one exercise can “reset” the vagus nerve or fully heal the nervous system. But these claims often oversimplify a very complex biological system. No single exercise works for everyone, and persistent symptoms may require treatment for an underlying medical or mental health condition.
Nervous System Regulation Techniques
Regulation techniques are meant to provide sensory, physical, cognitive, or relationship information that can help the nervous system recognize the present moment and respond more flexibly. None of these skills should become a performance demand; if using a skill begins to increase distress, it may be helpful to try a different skill or consult professional support.
Different strategies work for different people and different nervous system states. We include some of the most common ones below for you to experiment with.
Grounding Techniques
Grounding techniques can bring attention to immediate sensory information. This may look like:
- Pressing both feet into the floor.
- Naming five things you can see.
- Holding an ice cube.
- Describing the room aloud.
- Gently swaying.
- Holding a textured or weighted object.
Slow Breathing
Stress often makes breathing faster and shallower. Allowing the exhale to become slightly longer may help decrease physical activation. You may consider inhaling gently, then letting the exhale last a little longer than the inhale. Repeat for several cycles.
Techniques like deep breathing have been shown to produce relaxation responses such as reduced heart rate and lower blood pressure, which can help the body shift into a more relaxed state.[4]
Movement
Using movement can be helpful when the body feels restless or tense. This may look like:
- Walking.
- Shaking.
- Dancing.
- Pushing against a wall.
- Stomping.
It’s important to choose a movement that is appropriate for your health, fitness level, and mobility. It may be helpful to consult a doctor before committing to a certain movement.
Progressive Muscle Relaxation
Progressive muscle relaxation is a technique that involves gently tightening and releasing different muscle groups. This can help you notice the difference between tension and relaxation.
You may begin by clenching the hands or lifting the shoulders, creating mild tension for several seconds, then slowly releasing before moving to another muscle group. Avoid tensing areas that are painful or injured.
Predictable Routines
The nervous system usually benefits from predictability. For example:
- Consistent sleep and wake times.
- Regular meals.
- Time outdoors.
- Movement.
- Reduced caffeine when it worsens anxiety.
- Spending time with supportive people.
However, too much rigidity in routines can also contribute to nervous system dysregulation. A routine should be predictable enough that it supports nervous system healing and flexible enough that it does not contribute to dysregulation.
Co-Regulation
People often find it helpful to regulate through safe relationships paired with individual coping skills. Examples of co-regulation include:
- Sitting with someone you trust.
- Spending time with a pet.
- Talking while walking.
- Receiving a hug.
- Working with a therapist.
When Regulation Techniques Are Not Enough
Grounding and relaxation techniques are not a substitute for professional treatment. Consider seeking support if you:
- Feel constantly on edge or shut down.
- Experience frequent panic attacks.
- Cannot sleep or complete daily tasks.
- Use substances to manage your internal state.
- Avoid important activities or hobbies because they feel unsafe.
- Engage in self-harm.
- Have thoughts of suicide.
- Experience severe depression or hopelessness.
New physical symptoms such as chest pain, trouble breathing, or neurological concerns should be medically evaluated rather than assumed to be nervous system dysregulation.
